Carbohydrates should provide 45%–65% of your daily calories. Most of those calories should come from the complex carbohydrates in high-fiber and unrefined foods, such as bran cereal and other whole-grain products, brown rice, beans and other legumes, and many fruits and vegetables. These carbohydrates are digested and absorbed slowly, so they raise the blood sugar gradually and don't trigger a large release of insulin. People who eat lots of these foods have higher HDL ("good") cholesterol levels and a lower risk of obesity, diabetes, and heart disease. A good amount of soluble fiber in the diet lowers LDL ("bad") cholesterol, and high-fiber diets reduce the risk of intestinal disorders ranging from constipation and diverticulosis to hemorrhoids. Some studies have shown that fiber may help reduce the risk of colon cancer. Men need more fiber than women: 38 vs. 25 grams a day before the age of 50 and 30 vs. 21 grams a day thereafter.
2. Eat a variety of foods. As we covered earlier, the brain craves novelty. While you may not be able to replicate the crunchy/creamy contrast of an Oreo, you can vary your diet enough to keep things interesting. For example, you could dip a carrot (crunchy) in some hummus (creamy) and get a novel sensation. Similarly, finding ways to add new spices and flavors to your dishes can make eating healthy foods a more desirable experience.
Vitamin A can become toxic when taken in large amounts (over 100,000 International Units) on a daily basis over time, as can vitamin D. Substituting beta-carotene for vitamin A can alleviate this risk. Very large doses of minerals taken over long periods may have toxic effects in the body. Dosages far exceeding RDA's of vitamins are not recommended, nor are large doses of other supplements.
Trans fat: Some trans fat is naturally in fatty meat and dairy products. Artificial trans fats have been widely used in packaged baked goods and microwave popcorn. They're bad for heart health, so avoid them as much as possible. Look on the nutrition facts label to see how much trans fat is in an item. Know that something that says "0 g trans fat" may actually have up to half a gram of trans fat in it. So also check the ingredients list: If it mentions "partially hydrogenated" oils, those are trans fats.
"The front is all advertising," says Michelle K. Berman, R.D., of Fairfax, Virginia. Flip it around for the real story. The more ingredients, the more likely it has visited a few processing plants where something artificial was mixed in, says Lydia Zepeda, Ph.D., professor of consumer science at the University of Wisconsin at Madison. Plus, checking the label is a great way to find out if there are unnecessary ingredients in something seemingly healthy. Because, no, bread does not need added sugar.
Once a dietary supplement is on the market, FDA has certain safety monitoring responsibilities. These include monitoring mandatory reporting of serious adverse events by dietary supplement firms and voluntary adverse event reporting by consumers and health care professionals. As its resources permit, FDA also reviews product labels and other product information, such as package inserts, accompanying literature, and Internet promotion.
There are thousands of dietary supplements on the market, including 40+ essential nutrients alone and in various combinations, i.e. vitamins, minerals, trace elements and fatty acids. However, a number of other nutrients are "conditionally essential", meaning that the body normally can make these molecules, but some people do not make optimal amounts. Examples are L-carnitine, alpha-lipoic acid, the methyl donor betaine,  chondroitin sulfate, coenzyme Q10, choline, amino acids such as tyrosine or arginine, and "essential" sugars normally formed in the body. 
Compared to pharmaceutical drugs, supplements of most essential nutrients are quite harmless. However, some supplements may have poor quality, or contain toxic metals such as lead or cadmium. Therefore, it is the duty of our authorities to ensure that potentially hazardous products or supplements of poor quality are not sold, and that consumers are offered fair prices in a free market. An example where the Norwegian authorities do not follow up such basic duties is that pharmacies demand more than 1,600 Norwegian Kroner (about $190) per kg of vitamin C in powder form, which would cost less than $20 with free competition and no restrictions in permitted doses or outlets.
The tiny gender differences in minerals other than calcium and iron depend on body size. But while the dietary requirements for selenium fit this rule, men may benefit from supplements of about 200 micrograms a day, a level about four times above the RDA. That's because both a clinical trial and an observational study suggest that selenium may reduce the risk of prostate cancer. It's far from proven, but it's something for men to consider.
Vitamin C protects the brain and nervous system from damage caused by stress because the synthesis and maintenance of chemical neurotransmitters such as adrenaline and noradrenaline requires adequate levels of vitamin C.  Vitamin C is also needed to repair collagen which is essential for skin, blood vessels, bones and joints, and muscles. When these are damaged by physical stress, extra vitamin C is necessary. A controlled trial of 91 adults who experienced increased anxiety and stress 2-3 months after an earthquake in New Zealand in 2011 was divided into three groups, two were given a broad spectrum supplement of micronutrients in low or higher doses.  The supplements were found to alleviate the experience of stress, with the biggest dose having the biggest effect.
Proteins are chains of amino acids. Nine of these proteinogenic amino acids are considered essential for humans because they cannot be produced from other compounds by the human body and so must be taken in as food. Recommended intakes, expressed as milligrams per kilogram of body weight per day, have been established. Other amino acids may be conditionally essential for certain ages or medical conditions. Amino acids, individually and in combinations, are sold as dietary supplements. The claim for supplementing with the branched chain amino acids leucine, valine and isoleucine is for stimulating muscle protein synthesis. A review of the literature concluded this claim was unwarranted. In elderly people, supplementation with just leucine resulted in a modest (0.99 kg) increase in lean body mass. The non-essential amino acid arginine, consumed in sufficient amounts, is thought to act as a donor for the synthesis of nitric oxide, a vasodilator. A review confirmed blood pressure lowering. Taurine, a popular dietary supplement ingredient with claims made for sports performance, is technically not an amino acid. It is synthesized in the body from the amino acid cysteine.

For instance, foods rich in vitamin E and beta-carotene are healthy and can help reduce cancer risk. However, the U.S. Preventive Services Task Force (USPSTF) and the American Academy of Family Physicians (AAFP) recommend against taking vitamin E or beta-carotene for the prevention of cardiovascular disease. People who smoke or are at risk for lung cancer also should avoid beta-carotene. It can increase their risk of lung cancer.
