One medium avocado has approximately 23 grams of fat, but it is primarily monounsaturated fat. Plus, a medium avocado contains 40 percent of your daily fiber needs, is naturally sodium- and cholesterol-free, and is a good source of lutein, an antioxidant that may protect your vision. Try enjoying it in place of foods that are higher in less-healthy saturated fat—use 1/5 of a medium avocado to replace the mayo on your sandwich, the butter on your toast, or the sour cream on your baked potato. Keep in mind that they’re pretty high in calories, so you generally want to stick to no more than 1/4 an avocado at a time.

Of the three macronutrients, carbohydrates are our body’s preferred energy source because they are easier and quicker for our bodies to digest and use for energy. On the technical side, which we’re about to get very technical: fat is three fatty acids + a glycerol molecule, or a triglyceride (tri- as in three and glyceride).
Trans fat. This is a type of fat that occurs naturally in some foods in small amounts. But most trans fats are made from oils through a food processing method called partial hydrogenation. Omega-6 fatty acids are found in foods like safflower oil and grapeseed oil. While many of us get too many omega-6 fatty acids, we often fall short on our omega-3 fatty acids, which have been linked to healthier heart and brain function. Research indicates that intake of these two essential fatty acids should be balanced for optimal health.
Monounsaturated fats are considered one of the healthiest types of fats to eat, and are the backbone of the Mediterranean diet. They are found in olives, olive oil, avocados, nuts, nut butters, as well as sesame oil, peanut oil, and canola oil. (Be aware that most Canola oil in the US and Canada is GMO unless specifically labeled as non-GMO or organic.)
Although for several decades the American Heart Association and other health organizations have advised people to reduce their saturated fat intake, studies have consistently failed to show a link between saturated fat and heart disease. Salmon might not get as bad of a rap for being high in fat, but its health benefits are worth repeating. By adding this fish fillet into your diet just twice a week, you’ll get the full amount of heart-healthy omega-3 fatty acids recommended by the American Heart Association. Omega-3s reduce the risk of arrhythmia, decrease triglyceride levels, and can actually slightly lower blood pressure. When you’re at the fish counter, make sure to pick up the right kind—while pink salmon is the second best fish for nutrition and health benefits, farmed Atlantic salmon is one of the worst.
This Mediterranean oil is rich in cancer-fighting polyphenols and heart-strengthening monounsaturated fats, including oleic acid. This fat’s help in getting you lean is backed by some pretty strong facts: A recent study from Obesity found that an olive-oil-rich diet resulted in higher levels of adiponectin than did a high-carb or high-protein diet. Adiponectin is a hormone responsible for breaking down fats in the body, and the more you have of it, the lower your BMI tends to be. Another reason for you to use this lipid in your dressings and sauces: extra virgin olive oil may increase blood levels of serotonin, a hormone associated with satiety.
All digestion first takes place in the mouth from chewing and saliva beginning to break down food. After you eat a fat-containing food, such as almonds, you first break down the food in your mouth. Next, it goes to your stomach where those solid pieces of almond are further broken down via stomach acid (2). A fascinating Swedish study found that when diabetics ate a low-carb, high-fat diet (50 percent fat, 20 percent low-glycemic carbs, and 30 percent protein) they lost equal amounts of fat after 6 months (4 kg) as a group that ate a low-fat, high-carb diet (30 percent fat, 60 percent carbs, and 10 percent protein). The low-carb, high-fat group decreased insulin and had better blood sugar regulation than the high-carb group, indicating better metabolic chemistry.
Flaxseed is available in health food stores and many supermarkets, sold as whole seeds, ground seeds, or oil. Although flaxseed oil contains ALA, Magee says ground flaxseed is a much better choice because it also contains 3 grams of fiber per tablespoon, as well as healthy phytoestrogens. Other sources of omega-3s include canola oil, broccoli, cantaloupe, kidney beans, spinach, grape leaves, Chinese cabbage, cauliflower, and walnuts.

The beauty of nuts and seeds is that you’re spoiled for choice. Walnuts are a great high-fat option with 5 grams of fat per serving, and almonds are packed with vitamin E, but there are so many nuts to choose from that you really can’t go wrong. In fact, hazelnuts, Brazil nuts and macadamia nuts all have their own delicious nutritional profiles and are rich in healthy fats like oleic acid. You can also opt for nut butters, which make a great snack when paired with apple slices or carrot sticks. Look for nut butters with just one or two ingredients and skip those with added sugars and fillers. You can also try toasting nuts and sprinkling them over salads for an instant boost of healthy fats.
Got fat? While full-fat dairy packs more calories, it’s also more filling. That may help explain why a 2013 study review in the European Journal of Nutrition found that people who eat the fatty stuff are less likely to suffer from obesity than those who try and skip the calories and fat with low-fat dairy. The study authors also found no ties between full-fat dairy and heart disease or diabetes. Ironically, some acids in milk fat—ones you don’t get from zero-fat varieties—may crank up your body’s calorie-burning centers, says study coauthor Mario Kratz, PhD, an epidemiologist at the University of Washington.
Besides the healthy fats, dark chocolate comes packed with antioxidants, principally polyphenols including flavonoids such as epicatechin, catechin and notably the procyanidins, which can help fight off free-radicals and improve blood flow to the brain (which might make you smarter!). A recent study published in the Journal of Psychopharmacology found that a few ounces of dark chocolate a day is all you need to reap the benefits.
